    Objective

    Wire fast, light feet so first-step quickness becomes automatic.

    Setup

    Speed ladder flat on the ground, 2 yards of clear space at each end.

    Instructions
    1. Lay the ladder flat on the ground with a ball placed 1 yard past the exit
    2. Perform a ladder pattern: in-in-out-out, lateral shuffles, or single-foot hops
    3. On exiting the last rung, take a first touch with the inside or outside of the foot
    4. Carry the ball 5 yards under control before stopping
    5. Reset the ball and repeat — every rep must include the ball touch
    6. Pump your arms through the ladder and rest 30 seconds between sets
    What good looks like
    • Quiet, rapid foot contacts on the balls of the feet
    • Arms drive in opposition to the legs
    • Head up by the third rung
    • Same pattern repeated cleanly across multiple runs
    Common mistakes
    • Heavy heel-strikes instead of staying on the balls of the feet
