When a winger cuts inside and the full-back is a step behind even though they're running side by side, it's not because the winger is faster in a straight line. It's because they stopped faster. The cut happened in two steps; the defender needed four to change direction. By the time the defender adjusted, the gap was already open.
Change-of-direction speed is less about the acceleration phase — the sprint away after the cut — and more about the deceleration phase that comes before it. Fix the stop and everything else improves automatically.
The Mechanics of a Fast Direction Change
1. Reading the situation
Before any direction change, a player must perceive that it's needed. Faster cognitive processing — from watching the defender's hips, a teammate's movement, a ball trajectory — compresses the time before physical movement begins. This is trainable through reactive drills.
2. Deceleration (the key phase)
Absorbing the braking force in as few steps as possible. Mechanically: low center of gravity, knees tracking over toes, weight through the midfoot, hip driving backward to create a 'braking' position. Players who stay tall decelerate slowly.
3. The plant and cut
The outside foot plants wide, toes pointed in the new direction. The cut leg pushes off explosively — requiring single-leg strength. Weak hips here means a slow, wide arc rather than a sharp cut.
4. Re-acceleration
First step in the new direction mirrors the drive phase of a sprint — forward lean, aggressive knee drive. The advantage of a fast stop: you re-accelerate from near-zero momentum, so the first step is maximally explosive.

- Bulgarian Split Squat: Single-leg loading through full range. Builds the hip and quad strength needed for the plant and cut phase.
- Lateral Band Walk: Hip abductor strength. Keeps the knee stable on the plant foot during sharp cuts — the most common breakdown point.
- Single-Leg RDL: Hamstring and hip stability. Controls deceleration forces from the back leg — prevents the hamstring strain that often occurs when stopping from full speed.
