Resistance bands are the most portable, lowest-cost training tool a soccer player can own. They pack into a kit bag, cost less than a pair of cleats, and target the muscle groups most commonly underdeveloped in youth soccer players: the glute medius, hip abductors, and hip flexors. Used consistently, they close the gap between generic fitness and soccer-specific physical preparation.
Session Structure
5 min warm-up → 10 min activation block → 25 min main block = ~40 minutes total
What to Buy
- • Mini-bands (loop bands): a set of 3–5 in varying resistance. Used for hip activation work. ~£10–20 for a full set.
- • Long resistance bands: one medium and one heavy band with handles or without. Used for resisted sprints, hip hinges, and standing exercises. ~£10–20 each.
- • Total investment: ~£30–40 covers all exercises in this programme
Warm-Up (5 Minutes)
5 minutes of bodyweight movement to prime the joints: 10 hip circles each direction, 10 leg swings each leg (front/back + lateral), 10 bodyweight squats, and 30 seconds of easy jogging in place. Don't put bands on cold tissue — the warm-up makes the activation block significantly more effective.
Activation Block — Glutes and Hips (10 Minutes)
Use these as a warm-up before any strength or sprint session, or as the first block in this standalone workout. Rest minimally between exercises — the goal is blood flow to the hip complex.
Band: Light–medium mini-band
On your side, knees bent at 90°. Open the top knee like a clamshell lid. Don't roll your hips back.
Band: Medium mini-band
Band around ankles or just above knees. Stay low (quarter squat). Push off the outside foot.
Band: Light mini-band
Band around ankles. Stand on one leg, lift the other out to the side. Control the return.
Band: Medium mini-band
Wide stance, stay in athletic position. Alternate feet. Feel the outer glutes working.
Main Block — Strength and Speed (25 Minutes)
Rest 60–90 seconds between sets. The resisted sprint block requires a partner — if training alone, replace it with 6 × 10m acceleration runs (no band).

Where This Fits in the Week
- Use the activation block (clamshell, lateral walk, monster walk) before every club practice and match
