Running builds conditioning. Lifting builds strength. Sandbag circuits build both simultaneously — which is why they sit at a unique position in training for field sports.
The caveat: "both simultaneously" doesn't mean "both maximally." You won't develop as much pure endurance from sandbag circuits as you will from structured running, and you won't build as much maximal strength as you would from heavy barbell work. But the combination — moderate strength development plus real metabolic conditioning — is often more practically useful for soccer players than maximizing either in isolation.
The Energy System Logic
Aerobic (Zone 2)
Sustained moderate effort. Powers the 70th-minute work rate. Developed by: long easy runs, slow rucks, aerobic-paced sandbag circuits.
Anaerobic (Zone 4–5)
Short explosive efforts and recovery. Powers repeated sprints. Developed by: interval running, high-intensity sandbag circuits, match play.
ATP-PC (Power)
First 6–8 seconds of maximal effort. Powers first step, jumping. Developed by: plyometrics, max-velocity sprints, heavy cleans.
Sandbag conditioning primarily develops the aerobic and anaerobic systems depending on circuit structure. The ATP-PC system requires maximal short-duration efforts — the explosive clean or throw at the start of a fresh session is the closest a sandbag gets to this.
Three Ready-to-Use Circuits
Aerobic Base Circuit (25–30 min)
Build aerobic capacity at sustainable intensity
5 exercises, 40 sec work / 20 sec rest. 4 rounds. 90 sec rest between rounds.

- ▸ Lateral Drag (8 each direction)
Heart rate should stay at 65–75% max. Conversational pace. This builds the aerobic base.
High-Intensity Conditioning (20 min)
Develop repeated-sprint recovery and anaerobic capacity
5 exercises, 30 sec max effort / 30 sec rest. 3 rounds. 2 min rest between rounds.

Heart rate should hit 85–90% max by end of each round. Not sustainable for conversation.
In-Season Maintenance (15 min)
Maintain conditioning without adding recovery debt
4 exercises, 30 sec work / 30 sec rest. 3 rounds. 60 sec rest between rounds.
