    Sandbag Exercises for Soccer Players: 10 Movements with Full Cues

    Ten sandbag exercises for soccer players — each with the setup, the coaching cue that makes it work, and the direct transfer to match performance. From carries to cleans to rotational throws.

    Ten exercises cover every major movement pattern a soccer player needs from a sandbag program. They're listed from most to least soccer-specific, though the order within a session should be power first, strength second, carries third.

    Zercher Carry

    Anti-flexion carry

    Setup

    Cradle the sandbag in the crook of both elbows, held against the chest. Keep elbows up to prevent the bag slipping. Walk 20–30 meters with a tall posture — don't round forward.

    Key cue

    "Imagine someone is pressing into your chest from the front. Your job is to not collapse. That's the exercise."

    Soccer transfer

    Direct mirror of shielding the ball with a defender pressing into your back. Same core demand, same posture requirement.

    3 × 20–30m. Rest 90s between sets.

    Shoulder Carry

    Asymmetric loaded carry

    Setup

    Hoist the bag onto one shoulder. Walk 20m. The asymmetric load creates lateral forces your core must resist without tilting. Switch shoulders each set.

    Key cue

    "Don't lean into the bag. Stay perfectly upright — the bag wants to pull you sideways, your job is to resist that."

    Soccer transfer

    Trains the anti-lateral stability that prevents getting knocked sideways in physical challenges. Also develops shoulder stability for aerial duels.

    3 × 20m each shoulder.

    Bear Hug Squat

    Squat

    Setup

    Wrap both arms around the bag and hold it against your chest. Feet hip-width. Squat to depth, maintaining an upright torso. The bag forces your center of gravity forward — your hip flexors and glutes must work harder to stay upright.

    Key cue

    "Elbows up the whole way. If the bag drops, your torso rounds. Don't let either happen."

    Soccer transfer

    Builds the quad and glute strength that underlies acceleration and change of direction. The upright torso demand directly mirrors sprint mechanics.

    4 × 8 reps. 60s rest.

    Sandbag Split Squat

    Single-leg squat

    Setup

    Hold the bag across the back of the shoulders (like a barbell position) or in a bear hug. Step into a split squat stance. Lower slowly (3 seconds), drive through the front heel.

    Key cue

    "Front shin stays roughly vertical. Back knee drops toward the floor but doesn't pound it. All drive comes from the front leg."

    Soccer transfer

    Single-leg loading for kicking power, sprint mechanics, and change-of-direction stability. The sandbag's shifting load demands more core stability than a barbell.

    3 × 8 each leg. 60s rest.

    Sandbag Deadlift

    Hip hinge

    Setup

    Bag on the floor in front of you. Hinge at the hips, grab the handles or wrap your arms under the bag. Drag the bag up your shins — keep it in contact with your body throughout. Stand tall, squeeze glutes at the top.

    Key cue

    "Think 'push the floor away' not 'pull the bag up.' The shifting sand means you must maintain contact to keep the load from swinging out."

    Soccer transfer

    Builds the posterior chain strength (hamstrings, glutes, lower back) that powers sprinting and jumping.

    3 × 6. Reset completely between reps — this isn't a touch-and-go movement.

    Clean to Shoulder

    Explosive hip extension

    Setup

    Bag on the ground. Hinge to grip it. Drive through the hips explosively — triple extension (ankles, knees, hips) — and redirect the bag onto one shoulder in one fluid movement. Lower controlled. Alternate shoulders.

    Key cue

    "The power comes from the hips, not the arms. If you're using your arms to muscle it up, you're doing it wrong. The hip drive should do most of the work."

    Soccer transfer

    The hip extension pattern is identical to jumping for a header. The explosive demand trains the fast-twitch fibers that determine first-step quickness.

    3 × 5 each shoulder. 90s rest. This is a power exercise — every rep should be fast.

    Lateral Drag

    Anti-rotation core

    Setup

    On all fours, bag beside your right hand. Drag it from right to left under your body, then immediately drag it back. The drag creates a rotational force your core must resist throughout. Hips must stay level — don't let them rock.

    Key cue

    "Your hips and shoulders should stay square to the floor the whole time. If they're rotating with the bag, slow down and use less weight."

    Soccer transfer

    Anti-rotation core stability. One of the most specific exercises for the core demand in shielding and physical challenges.

    3 × 8 drags each direction. 60s rest.

    Shoulder-to-Shoulder Throw (Against Wall)

    Rotational power

    Setup

    Stand sideways to a wall 1–2m away. Clean the bag to one shoulder. Drive the rotation from your hips and throw the bag against the wall. Let it drop, reset, repeat. Do NOT try to catch it — this isn't about the catch, it's about the throw.

    Key cue

    "The hip rotates first. If your shoulders are leading the throw, you're training the wrong thing. The hip drives, the shoulder follows."

    Soccer transfer

    Rotational hip-to-shoulder power — the same chain used in shooting, crossing, and driving a long pass.

    3 × 6 each side. This is a power exercise — rest fully between sets (90s+).

    Sandbag Good Morning

    Hip hinge, hamstring

    Setup

    Bag draped across the back of the shoulders (or Zercher position for comfort). Feet shoulder-width. Hinge at the hips with a soft knee — not a squat. Lower your torso until parallel to the floor, then drive through the hips to stand.

    Key cue

    "You're loading the hamstrings eccentrically. Feel the stretch behind the legs as you lower. Drive through the glutes to return."

    Soccer transfer

    Builds the hip hinge pattern and hamstring flexibility under load. Directly relevant to sprinting mechanics and injury prevention.

    3 × 10. Light load — this isn't a max strength exercise.

    Sandbag Overhead Slam

    Total body power

    Setup

    Clean the bag to chest height or overhead if weight allows. With maximum hip extension and a forceful exhale, slam the bag into the ground. Pick it up and repeat. This is a conditioning drill as much as a strength exercise.

    Key cue

    "The slam comes from the hips, not the arms. Think about driving your hips forward at the moment of release. Full extension before the slam."

    Soccer transfer

    Trains the explosive power chain and builds mental toughness. Best used as a conditioning finisher — the metabolic demand is high.

    3 × 8. Minimal rest. Use as a finisher at end of session.
