The best home workout is the one players will actually do. This session is built around that reality: twenty minutes, no equipment required, structured into three clear blocks so players know exactly what comes next and when they're done.
Session Structure
4 min warm-up → 12 min strength circuit → 4 min skill work = 20 minutes total
Warm-Up (4 Minutes)
Don't skip this. Cold muscles and joints produce poor output and higher injury risk. Move through each exercise continuously — this isn't rest time.
Hold a wall or fence. Swing freely — don't force range.
Big circles. Loosen the hip joint before loading it.
Arm drive matching each knee. Wake up the hip flexors.
Stay low, push off the outside foot. Small, quick steps.
Strength Circuit (12 Minutes)
Rest 30–45 seconds between exercises. Focus on quality over speed — a perfect slow rep beats a sloppy fast one every time.
| Exercise | Sets × Reps | Key Point |
|---|---|---|
| Jump squat | 3 × 6 | Squat to depth, explode vertically. Land soft — hips back, knees bent. |
| Reverse lunge | 3 × 8 each leg | Step back, not forward. Front shin vertical. Control the descent. |
| Single-leg glute bridge | 2 × 10 each leg | Drive through the heel. Squeeze glute at the top. Don't arch back. |
| Copenhagen plank | 2 × 20 sec each side | Side plank, top foot elevated on a chair. Inner thigh carries the load. |
| Dead bug | 2 × 8 each side | Lower back flat on the floor throughout. Breathe out on extension. |
U10–U12 modification: Replace jump squats with regular squats (pause 2 seconds at the bottom). Everything else stays the same. Build the landing mechanics before adding explosive intent.
Skill Circuit (4 Minutes)
This section needs a ball. If you don't have one available today, extend the strength section by 4 minutes instead. The skill circuit is what makes this a soccer workout rather than a generic fitness session.
Alternating feet. Light on your toes.
Slow and clean — quality over speed.
Count your best run. Try to beat it each session.
First touch out of your feet. 1-2 touch rhythm.
