Pre-season fitness training fails most youth players for a predictable reason: they do too much, too soon, with no structure. They sprint before they've built the aerobic base to recover between sprints. They do intervals instead of building the engine that makes intervals productive. Three weeks in, they're overtrained or injured.
This program is built around the Stanford Soccer principle: the right amount of work depends on how much you're already doing. Players who train twice a week need a completely different program than players who train daily. Get the match right and pre-season fitness becomes one of the most controllable improvements you can make.
Step 1: Identify Your Frequency Tier
Count how many structured training sessions you currently do per week — including club practice, private training, and any gym or conditioning work. Don't count games.
Tier 1
≤2× per week
Limited or recovering from a break. Aerobic base is your primary deficit.
Tier 2
3–4× per week
Active club training. Ready for mixed cardio + strength + speed work.
Tier 3
5+× per week
High-volume training. More is counterproductive — use the 'top-off' approach.
What to Do at Each Tier
Tier 1 — ≤2× per week
Players currently doing limited training (off-season, recovery period, or just starting structured work)
Weekly structure
2 cardio sessions + 2 strength sessions (on non-consecutive days)
Cardio focus
Zone-2 base building. 30–35 minutes at a conversational pace. This is your #1 priority — you are building the aerobic engine.
Strength focus
Bodyweight and light resistance only. 2 × 10 of each exercise. Focus entirely on movement quality, not load.
Avoid at this tier: High-intensity intervals. Your body isn't adapted to absorb them yet — you'll get injured or overtrain before you get faster.
Tier 2 — 3–4× per week
Players in active club training or doing structured off-pitch work multiple times per week
Weekly structure
1–2 cardio sessions + 2 strength sessions + 1 speed/agility session
Cardio focus
Mix of zone-2 base work and interval training. One 30-min zone-2 session; one 5 × 800m interval session at 85% effort with 90s rest.
Strength focus
Progressing load. 3 × 8 of key compound exercises. Add Nordic hamstring curl and Copenhagen holds — these are the two most injury-preventive exercises in soccer.
Avoid at this tier: Doing speed work fatigued. If your legs aren't fresh for speed sessions, reschedule — a fatigued sprint trains the wrong pattern.
Tier 3 — 5+× per week
Players in-season or doing daily training through a high-volume program or academy
Weekly structure
1 cardio session + 1–2 strength sessions + 'top-off' approach to the rest
Cardio focus
The 'top-off' principle: your training volume is already high, so extra cardio is counterproductive. One interval session per week is enough — listen to your body. If legs feel heavy, move the session.
Strength focus
Maintenance mode: 2 sessions per week, reduce sets to 2 × 6 on key exercises. Keep the Nordic and Copenhagen protocols — they're the most injury-prevention-critical work you can do at high volume.
Avoid at this tier: Adding training volume on top of an already-full schedule. The constraint is recovery, not motivation. More is not more at 5+× per week.
The 12-Station Circuit
The 12-station circuit is one of Stanford Soccer's strength training formats and one of the most effective single-format workouts for soccer-specific conditioning. Twelve exercises, 30 seconds on, 30 seconds rest, one circuit = approximately 12 minutes. Do 2–3 rounds for a full session.
The circuit blends agility, strength, and power — which is why it's more soccer-specific than a traditional straight-set gym session. The fatigue from the agility stations makes the strength stations harder, mimicking match conditions.

Note on exercises 8 and 10
The Nordic hamstring curl (station 8) and Copenhagen plank (station 10) are the two most evidence-backed injury-prevention exercises in youth soccer. They reduce hamstring injury risk by ~50% and groin injury risk by ~40% respectively. If the circuit is too fatiguing to do both correctly, do them separately before the circuit — not after, when form will break down.
The 6–8 Week Block Structure
Regardless of your frequency tier, the overall block follows the same four-phase arc. What changes is the volume and intensity inside each phase.
Weeks 1–2: Aerobic Base
Build the engine before you race it
- Zone-2 cardio: 3 × 30 min at conversational pace
- Strength: 2 sessions — bodyweight compound movements, introduce Nordic hamstring curl at 2 × 5
- Speed: none this phase — don't start fast work until the base is present
- FIFA 11+: do it as the warm-up before every session
Weeks 3–4: Threshold Work
Push the aerobic ceiling higher
- Intervals: 2 × per week — 5 × 1000m at 80–85% effort, 90s rest
- Strength: 2 sessions — progress to loaded compound work (split squat, RDL, Nordic progression to 3 × 6)
- Speed: 1 session — 6 × 20m flying sprint, full rest. Speed work first in the session
- FIFA 11+: every session warm-up
Weeks 5–6: Specific Prep
Simulate the fitness demands of the actual tests and matches
- Test-specific work: practice the fitness tests you'll face (beep test simulation, 6-18-60 practice runs)
- 12-station circuit: replace one strength session with the full 12-station circuit
- Speed: flying 30s and agility patterns — closer to match demands
- FIFA 11+: every session — now automated, not an effort
Weeks 7–8: Peak + Deload
Arrive at the season fresh and sharp
- Reduce volume by 30% — fewer sets, shorter cardio sessions, same intensity
- One final fitness test self-assessment (week 6 or 7)
- Two complete rest days in the final week before the season
- Sleep: 9+ hours in the final week — this is when adaptations consolidate
Recovery: The Part Most Players Skip
Fitness training creates the stimulus for adaptation. Recovery is when the adaptation actually happens. The three non-negotiable recovery rules for pre-season:
Sleep 8–10 hours
The single most impactful recovery intervention available. Growth hormone — which drives the muscle adaptations you're training for — releases primarily during deep sleep. Shortchanging sleep shortchanges the program.
36–48 hours between same-muscle sessions
A full training week can happen every day as long as you rotate muscle groups. Doing two heavy leg sessions in 24 hours doesn't double the adaptation — it prevents it.
20–30g protein post-session
Within 30 minutes of finishing a strength session. Chocolate milk, Greek yogurt, or a protein shake all work. This window meaningfully accelerates muscle repair.
The FIFA 11+ Warm-Up — Every Session
Every session in this program — regardless of tier or phase — starts with the FIFA 11+ warm-up. It's a 15-minute protocol of 10 exercises developed by FIFA's Medical Research Centre, proven in multiple randomized controlled trials to reduce youth soccer injuries by 30–50%.
